Five reps or thirty, the muscle you build is about the same. The question isn't how many you did, it's how many more you could have done. Intensity decides everything, and what holds most people below it isn't willpower. Either pain stops them just short of it, or the trunk isn't ready to carry the load and the body quietly turns its own power down.
5회든 30회든 근육이 붙는 정도는 비슷해요. 몇 개를 했느냐가 아니라, 멈췄을 때 몇 개를 더 할 수 있었느냐가 기준입니다. 결정하는 건 강도인데, 대부분을 그 아래에 붙잡아 두는 건 의지가 아니에요. 통증이 그 앞에서 멈춰 세우거나, 몸통이 무게를 받칠 준비가 안 돼서 몸이 스스로 힘을 낮추거나 둘 중 하나입니다.

Last time we said walking never reaches the fibers you're losing. So how much harder does it have to be?
지난 편에서 걷기는 빠지고 있는 근섬유에 닿지 않는다고 말씀드렸죠. 그럼 얼마나 세게 해야 할까요.
How many reps, and how hard?
몇 개를, 얼마나 힘들게
Five or thirty makes little difference. What matters is how much you had left when the set ended.
5회든 30회든 큰 차이가 없어요. 세트를 마쳤을 때 여유가 얼마나 남았는지가 기준입니다.
Heavy sets of few reps against light sets of many. Both groups pushed close to their limit, and the muscle they gained came out about the same. The number on the dumbbell wasn't the deciding factor.
무거운 무게로 적게, 가벼운 무게로 많이. 두 그룹 모두 한계 가까이 갔더니 늘어난 근육량이 비슷했어요. 아령에 적힌 숫자가 결정적인 게 아니었습니다.
So the question isn't how many you did. It's how many more you could have done. Five more in the tank, and the body doesn't read it as a demand. One or two left, and the signal starts.
그러니까 질문이 "몇 개를 할까"가 아니라 "멈췄을 때 몇 개를 더 할 수 있었나"로 바뀌어야 해요. 다섯 개는 더 하겠다 싶으면 몸은 그걸 요구로 받아들이지 않습니다. 한두 개가 겨우 남았다면 그때부터 신호가 됩니다.
Then how do you know where that limit is? Not by shaking, not by the look on your face. The body tells you with depth.
그럼 그 한계를 어떻게 알까요. 몸이 떨리거나 얼굴이 일그러지는 건 기준이 아니에요. 몸이 알려주는 건 깊이입니다.
Picture five squats. The first three reach the same depth. On the fourth the hips stop a little higher. That fourth rep is the signal. Range of motion fails before form does.
스쿼트 다섯 개를 떠올려 보세요. 앞의 셋은 같은 깊이로 내려가는데, 네 번째에서 엉덩이가 조금 덜 내려갑니다. 그 네 번째가 신호예요. 자세가 무너지기 전에 가동범위가 먼저 줄거든요.
One more thing, so the effort you've already put in actually counts. Muscle size and strength follow different rules. Muscle grows more the closer you get to failure. Strength barely cares about that distance. If your goal is carrying groceries and standing up from a low chair without your hands, you don't need to grind every set into the ground.
하나 더 알아두시면 애써 시작한 운동을 의미 있게 이어갈 수 있어요. 근육 크기와 근력은 규칙이 다릅니다. 근육은 실패에 가까울수록 더 늘었지만, 근력은 그 거리와 거의 상관이 없었어요. 장바구니를 들고 낮은 의자에서 손 안 짚고 일어나는 게 목표라면, 매 세트를 갈아 넣을 필요가 없습니다.
How heavy to reach bone?
뼈까지 닿으려면 얼마나 무거워야 할까요
Much heavier than muscle needs. Bone only responds near a weight you could lift five times and no more.
근육보다 훨씬 무거워야 해요. 다섯 번 들면 더는 못 드는 무게, 그 근처까지 가야 뼈가 반응합니다.
Muscle responds to almost any load as long as you go near your limit. Bone doesn't work that way. What bone reads isn't repetition. It's magnitude — how much force arrived at once. Thirty light reps mean less to bone than five heavy ones.
근육은 가벼워도 한계까지만 가면 반응하는데, 뼈는 그렇지 않습니다. 뼈에게 필요한 건 반복이 아니라 무게의 크기예요. 한 번에 얼마나 큰 힘이 실렸느냐를 봅니다. 그래서 가볍게 서른 번 하는 것보다, 무겁게 다섯 번 하는 쪽이 뼈에는 훨씬 큰 사건이에요.
In postmenopausal women with low bone density, the programme that actually raised bone was five sets of five, at a weight they could lift five times and no more. Twice a week, thirty minutes, over eight months. Spine and hip density went up, with no fractures and no injuries. When the exercise studies were later pooled, what separated the programmes that worked wasn't the exercise or the reps. It was the load.
골밀도가 낮은 폐경 후 여성을 대상으로, 실제로 골밀도를 올린 프로그램이 있습니다. 주 2회, 한 번에 30분, 8개월. 다섯 번 들면 더는 못 드는 무게로 다섯 개씩 다섯 세트. 요추와 고관절 골밀도가 올라갔고, 골절이나 부상은 없었어요. 여러 운동 연구를 모아 비교했을 때도 효과를 가른 건 종류도 횟수도 아닌 무게였습니다.
Every session in that trial was supervised. And if you already have an osteoporosis diagnosis, loading the spine into bending or twisting needs separate assessment before you touch a weight.
모든 세션이 지도 하에 진행됐다는 점은 같이 말씀드려야 합니다. 이미 골다공증 진단을 받으셨다면, 척추를 굽히거나 비트는 부하는 무게를 들기 전에 따로 평가받으세요.
So why can't I raise the weight?
그런데 저는 왜 무게를 못 올릴까요

Two things stand between you and a heavier weight. One is pain. The other is a trunk that isn't ready to carry the load. The first hurts. The second doesn't, which is why nobody notices it.
무게를 올리기 전에 넘어야 할 게 두 가지 있어요. 하나는 통증이고, 다른 하나는 몸통이 무게를 받칠 준비가 안 된 상태입니다. 앞엣것은 아프고, 뒤엣것은 아프지 않아요. 그래서 뒤엣것을 아무도 못 알아챕니다.
The knee won't let the squat past halfway. The shoulder catches before the arm reaches your ear. The lower back tightens on the second rep and stays tight all evening.
무릎이 아파서 스쿼트가 반밖에 안 내려갑니다. 어깨가 걸려서 팔이 귀까지 안 가고요. 허리가 두 번째 반복에서 뻣뻣해지더니 저녁 내내 안 풀려요.
Bone and fast-twitch fiber only answer above a certain intensity. Pain stops you just before you reach it. So you train three times a week for three years and nothing registers anywhere, and most people arrive at the same conclusion — my body just doesn't respond.
뼈도 속근도 일정 강도를 넘어야 대답합니다. 통증은 그 강도에 닿기 직전에 사람을 멈춰 세웁니다. 그래서 주 3회를 삼 년 해도 몸에는 아무 자극이 남지 않고, 대부분 내 몸은 반응을 안 하나 보다 하고 결론 내리세요.
That's usually not what happened. You turned back at the threshold, every time.
대개는 그게 아닙니다. 문턱 앞에서 매번 돌아섰던 거예요.
Your spine has nothing in front of it
척추 앞은 비어 있어요
The spine runs down the very back of you. In front of it there's no bone at all. What holds that space firm is pressure.
척추는 몸의 가장 뒤쪽을 따라 내려갑니다. 그 앞으로는 뼈가 하나도 없어요. 빈 공간을 잡아 주는 건 압력입니다.
Put one hand on your lower back and one on your belly. Everything in between is soft. A column braced on only one side tips forward under load, like a tent pole guyed from one direction. Structurally, your spine should fall.
한 손은 허리 뒤에, 한 손은 배에 올려 보세요. 그 사이가 전부 부드럽습니다. 앞에서 받쳐주는 게 없는 기둥은 무게가 실리면 앞으로 넘어갑니다. 한쪽에만 줄을 맨 텐트 폴처럼요. 구조만 보면 척추는 넘어지는 게 맞아요.

It doesn't, because that space gets pressurised. The diaphragm closes it from above, the pelvic floor from below, the abdominal wall wraps around. Together they make a firm cylinder, like an unopened can. Sealed, it holds your weight. Opened, the same can folds under your hand.
안 넘어지는 건 그 공간에 압력이 차기 때문입니다. 위에서 diaphragm이 닫고, 아래에서 pelvic floor가 받치고, 둘레를 abdominal wall이 감싸요. 셋이 같이 작동하면 그 사이가 단단한 원통이 됩니다. 따지 않은 캔처럼요. 뚜껑 닫힌 캔은 위에서 눌러도 버티지만, 따고 나면 손으로 눌러도 접힙니다.

Only then does the spine have something to lean on from the front.
그제야 척추가 앞쪽에서 기댈 곳이 생깁니다.
What the body protects when pressure is missing
압력이 없으면 몸은 무엇을 지킬까요
The low back arches hard to hold you up from behind. That one compensation costs you both range and power.
허리가 강하게 젖혀지면서 뒤에서 몸을 세웁니다. 그 보상 하나가 가동범위와 힘을 동시에 깎아요.
The body has an order of priorities, and not falling comes before everything. Before form, before strength. So the back takes over — ribs flaring up, the lower back digging in, that feeling of hanging off your own spine at the bottom of a squat. You'll recognise it.
몸에는 순서가 있어요. 무엇보다 먼저인 게 넘어지지 않는 겁니다. 자세보다 먼저고, 힘보다 먼저예요. 그래서 뒤쪽이 대신합니다. 갈비뼈가 들리고, 허리가 꺾이고, 스쿼트 바닥에서 척추에 매달려 있는 느낌. 아마 아실 거예요.

Range shrinks. A spine already at the end of its extension has nowhere left to go, so the hips stop early. The squat that halts halfway often isn't a knee problem at all.
가동범위가 줄어요. 이미 extension 끝까지 간 척추는 더 갈 데가 없으니 고관절이 먼저 멈춥니다. 반쯤에서 서는 스쿼트가 무릎 문제가 아닌 경우가 많아요.
Power drops, and this one is deliberate. Force into an unsupported lumbar spine means compression where the body least wants it, so it refuses to send that much force. It turns your own output down to protect you, and you feel it as "why am I so weak today?"
파워가 떨어지는데, 이건 몸이 일부러 그러는 겁니다. 받쳐지지 않은 lumbar spine에 힘이 실리면 가장 원치 않는 자리에 compression이 생기니까, 몸이 그만큼의 힘을 안 내보내요. 스스로 출력을 낮춰 자기를 보호하는 거죠. 그래서 "오늘은 왜 이렇게 힘이 안 나지" 하고 느끼시게 되는 거예요.
The weight never goes up. Not because the muscle can't, but because the body won't allow it while the spine is unsupported. This one doesn't hurt, so there's nothing to notice. It just quietly keeps you at the same dumbbell for ten years.
무게가 안 올라가는 건 근육이 못 해서가 아니라, 척추가 받쳐지지 않은 상태에서는 몸이 허락하지 않아서예요. 이건 아프지 않아서 알아차릴 수가 없어요. 그냥 조용히 십 년 동안 같은 아령 앞에 붙잡아 둡니다.
When one joint stops, the lever gets longer
관절 하나가 멈추면 지렛대가 길어집니다
The spine shares its movement across many segments. When one stops moving, the lever gets longer, and the far end takes the force.
척추는 여러 마디가 움직임을 나눠 갖는 구조예요. 한 마디가 멈추면 그만큼 지렛대가 길어지고, 그 끝에 큰 힘이 걸립니다.
Think of a bottle opener. The longer the handle, the less effort it takes. A longer lever means more force at the end of it.
병따개를 떠올려 보세요. 손잡이가 길수록 적은 힘으로도 뚜껑이 열립니다. 지렛대가 길어지면 끝에 걸리는 힘이 커지니까요.

The same thing happens in the spine. Normally each segment contributes a little. But when one can't move from a misalignment or subluxation, it fuses functionally with its neighbour. Instead of several short links, you now have one long bar.
척추에서도 같은 일이 일어납니다. 원래는 여러 마디가 조금씩 나눠서 움직여요. 그런데 그중 하나가 misalignment나 subluxation으로 제자리에서 움직이지 못하면, 옆 마디와 한 덩어리처럼 붙어 버립니다. 짧은 마디 여럿이 아니라, 긴 막대 하나가 되는 거예요.
And the end of that long bar is the segment that still moves. The force collects there. The body has to complete the movement, so it uses that one segment far more, and far harder, than it was ever meant to.
그 긴 막대의 끝이 어디냐면, 아직 움직이는 마디입니다. 거기에 힘이 몰립니다. 몸은 동작을 완성해야 하니까 그 한 마디를 원래보다 훨씬 많이, 훨씬 세게 씁니다.
Which is why the painful spot is rarely the cause. Plenty of people come in with a sore lower back when what's actually stuck is the mid-back or the hip. The low back was at the end of the lever, taking someone else's share. Treat only the sore spot and it feels better for a few days, then returns — the lever is still the same length.
그래서 아픈 곳이 원인인 경우가 드뭅니다. 허리가 아파서 오시는 분들 중에 정작 굳어 있는 건 등 위쪽이나 고관절인 경우가 정말 많아요. 허리는 그 지렛대의 끝에서 남의 몫까지 받아내고 있었던 겁니다. 아픈 자리만 풀면 며칠은 편하시다가 다시 돌아오는 이유가 여기 있어요. 지렛대 길이가 그대로니까요.
If the movement isn't shared, the trunk can't build pressure. Pressure and alignment aren't two separate problems. Restore motion where it stopped, the lever shortens, and the force at the end spreads back out.
움직임이 마디마다 나눠지지 않으면 몸통은 압력을 만들 수 없습니다. 압력과 정렬은 따로 있는 문제가 아니에요. 멈춘 자리를 다시 움직이게 하면 지렛대가 짧아지고, 끝에 몰리던 힘이 흩어집니다.

Twelve years on gym floors watching people train, then years on the other side receiving the bodies where training went wrong. Both views keep pointing at the same few places.
이 클리닉을 열기 전에 십이 년 동안 체육관에서 사람들이 운동하는 걸 봤고, 그다음엔 반대편에서 운동이 잘못된 몸을 받는 자리에 있었어요. 양쪽에서 보면 걸리는 곳은 늘 몇 군데로 좁혀집니다.
How far the ankle bends in a squat. How far the hip opens face down. Whether the mid-back turns when the arm goes overhead. Whether the ribs and pelvis are stacked well enough for pressure to build. And not the sore spot, but which segment stopped moving and made that lever.
스쿼트할 때 발목이 얼마나 접히는지. 엎드렸을 때 고관절이 어디까지 펴지는지. 팔을 올릴 때 등이 따라 도는지. 압력이 만들어질 만큼 갈비뼈와 골반이 제자리에 쌓여 있는지. 그리고 아픈 자리가 아니라, 어느 마디가 멈춰서 그 지렛대를 만들고 있는지.
Then we work on what's holding. Once the angles come back, the joints built to carry the load take that job again.
그다음에 걸려 있는 자리를 풀고 교정합니다. 각도가 돌아오면 버티라고 만들어진 관절이 다시 그 일을 맡아요.

자주 묻는 질문
Do I have to train to complete failure?
꼭 완전히 실패할 때까지 해야 하나요?
No. Stopping with one to three reps left grows similar muscle, and strength barely depends on that distance. Going all the way every set mostly costs recovery.
한두 개 남기고 멈춰도 근육이 붙는 정도는 비슷하고, 근력은 그 거리와 거의 상관없어요. 매 세트 끝까지 가면 회복만 힘들어집니다.
How do I know a weight is heavy enough?
무게가 충분한지 어떻게 알 수 있나요?
If you finish and could comfortably do five or six more, it's too light. If the last rep no longer reaches the depth of the first, you were in the right place.
끝냈는데 대여섯 개는 더 하겠다 싶으면 가벼운 겁니다. 마지막 반복이 첫 반복만큼 안 내려갔다면 적절했어요.
Is "brace your core" the same as this?
배에 힘주라는 말이 이거였나요?
Not quite. Sucking the stomach in pushes pressure out the top and bottom. The diaphragm has to come down, the pelvic floor has to meet it, and the circumference fills evenly. Holding your breath isn't it either.
조금 달라요. 배를 안으로 조이면 압력이 위아래로 새어 나갑니다. diaphragm이 내려오고 pelvic floor가 그걸 받친 상태에서 둘레가 고르게 차야 해요. 숨을 참는 것과도 다릅니다.
I have osteoporosis. Can I lift heavy?
골다공증이 있는데 무겁게 들어도 되나요?
Under supervision, yes — that trial ran in women with low bone density and produced no fractures. Start supervised, and have spinal flexion and rotation loading assessed separately first.
지도 하에서는 가능합니다. 그 시험 자체가 골밀도 낮은 여성 대상이었고 골절이 없었어요. 감독하에 시작하시고, 척추를 굽히거나 비트는 부하는 먼저 따로 평가받으세요.
Shouldn't we just treat where it hurts?
아픈 곳을 치료하면 되는 거 아닌가요?
The sore spot is usually the end of the lever. Treat only that and it eases for a few days, then comes back. The segment that stopped moving has to be found and restored for the lever to shorten.
아픈 자리는 대개 지렛대의 끝이에요. 거기만 풀면 며칠은 편하시다가 돌아옵니다. 멈춘 마디를 찾아 움직이게 해야 지렛대가 짧아집니다.
