Where Walking Stops Reaching
걷기가 닿지 않는 자리
Picture someone who walks every morning for her health. Four years, rain or shine, and she's sure it's enough.
건강을 위해 매일 아침 걷는 분이 있어요. 비가 오나 해가 뜨나 사 년째라, 이 정도면 충분하다고 믿고 계셨죠.
Then one evening she tries to get up from a friend's low sofa, and she has to push off with both hands to make it.
그러다 어느 저녁, 친구 집 낮은 소파에서 일어나는데 두 손으로 짚고 밀어야 겨우 일어나지더라고요.
How does that happen after four years of walking? Walking alone doesn't keep your legs strong.
사 년을 걸었는데 왜 그럴까요? 걷기만으로는 다리 힘이 지켜지지 않기 때문이에요.
Walking is good for you
걷기는 좋아요. 그만두지 마세요
When we explain this in the clinic, the first thing we hear is some version of the same question. But isn't walking good for you? Doctors always say so.
진료실에서 이 얘기를 꺼내면 거의 같은 질문이 먼저 돌아와요. "그래도 걷기는 몸에 좋은 거잖아요? 의사들도 늘 그렇게 말하고요."
They're right. Walking keeps your heart working and your joints moving, and we'd never tell anyone to stop. The catch is that there's one job walking was never built to do.
맞는 말씀이에요. 걷기는 심장을 일하게 하고 관절을 움직이게 해 줘요. 그만두라고는 절대 말씀 안 드려요. 다만 걷기가 애초에 맡도록 만들어지지 않은 일이 하나 있어요.
The same guidelines that told you to walk also called for strength work for the major muscle groups. Walking travelled well. It cost nothing, needed no equipment, and everyone already knew how. The other half needed a plan, so it went missing on the way out the door.
걸으라고 한 바로 그 지침에 주요 근육을 쓰는 근력운동도 들어 있었어요. 걷기는 잘 전해졌어요. 돈도 장비도 필요 없고, 방법도 다들 아니까요. 나머지 절반은 계획이 필요했고, 그래서 진료실 문을 나서다 어디론가 사라졌어요.
There's another reason nobody handed it to you. Across six major exercise science journals over seven years, 31% of studies used men only. Studies using women only came to 6%. For decades, the advice women received was built on men and handed over at a lower intensity.
아무도 쥐어주지 않은 이유가 하나 더 있어요. 주요 운동과학 저널 여섯 곳의 7년치 연구를 세어 보니, 남성만 대상으로 한 연구가 31%였고 여성만 대상으로 한 연구는 6%였어요. 수십 년 동안 여성이 받아온 조언은 남성에게서 나온 걸 강도만 낮춰 건넨 거였어요.
You didn't skip anything. Nobody handed it to you.
빠뜨리신 게 아니에요. 쥐어준 사람이 없었을 뿐이에요.
Walking is built to save energy
걷기는 근육을 아끼도록 만들어졌어요
While you walk, your calf muscle barely changes length. It mostly holds still, while the Achilles tendon stretches and springs back and does most of the work of each step.
걷는 동안 calf muscle은 길이가 거의 안 변해요. 거의 버티고만 있고, 늘어났다 튕겨 돌아오며 한 걸음의 대부분을 해내는 건 Achilles tendon이에요.
Think of a slingshot. The muscle is the hand gripping the band, the tendon is the band, and the hand does almost nothing. The more used to walking you get, the less your muscles do.
새총을 떠올려 보세요. 고무줄을 쥔 손이 근육이고, 고무줄이 tendon이에요. 손은 거의 하는 일이 없죠. 걷기에 익숙해질수록 근육이 하는 일은 더 줄어들어요.
On a normal day, your thigh muscles use only about 4% of their strength. Walking, sitting and standing barely ask them for anything.
평범한 하루 동안 허벅지 근육은 자기 힘의 4% 정도만 써요. 걷고, 앉고, 서 있는 동안 근육에게 요구되는 게 거의 없거든요.
A walk asks for neither
걷기는 무게도, 속도도 요구하지 않아요
Your body calls on muscle fibers in order, the small, slow ones first. The fast, strong ones only show up when something is heavy or you move quickly. A walk doesn't ask for either.
몸은 muscle fiber를 늘 같은 순서로 불러요. 작고 느린 섬유가 먼저예요. 빠르고 센 섬유는 뭔가 무겁거나 빠르게 움직일 때만 나와요. 걷기는 그 둘 다 요구하지 않죠.
Fibers left waiting slowly fade
오래 불리지 않은 섬유는 조금씩 옅어져요
Fibers that don't get called for a long time don't just wait around. The nerve connections that power them slowly fade, and the fibers shrink along with them.
오래 불리지 않은 섬유는 가만히 기다려 주지 않아요. 그 섬유에 힘을 대 주는 신경 연결이 조금씩 옅어지고, 섬유도 함께 줄어들어요.
Age adds a second layer. Motor neurons die off one at a time, and a nearby nerve can adopt the orphaned fibers. But the survivors in an older body are mostly slow ones, so a rescued fast fiber gets wired to a slow line and starts behaving like a slow fiber. The ones nobody adopts shrink and go.
나이가 들면 한 겹이 더해져요. motor neuron이 하나씩 사라지고, 주인 잃은 섬유를 근처 신경이 거둬 가기도 해요. 그런데 나이 든 몸에 남아 있는 건 대개 느린 신경이라, 구조된 빠른 섬유가 느린 노선에 붙으면서 성질까지 느려져요. 아무도 거두지 않은 섬유는 줄어들다 사라지고요.
So the problem with the daily walk isn't that it fails to build muscle. It's that it never sends anything down the lines that are closing right now. Getting up from a low sofa is exactly the job those fibers were for.
그러니 매일의 걷기가 근육을 못 만드는 게 문제가 아니에요. 지금 닫히고 있는 바로 그 노선에 아무것도 보내지 않는다는 게 문제예요. 낮은 소파에서 일어나는 일, 바로 그 섬유들의 몫이었어요.
Then eating less shows up beside it

Calories burned and tissue stimulated are two different things, and one gets read as the other all the time. After an hour of walking you're warm, your heart rate is up, and the watch says three hundred and something. All of it is true, and none of it reaches a muscle fiber.
칼로리를 태운 것과 조직이 자극을 받은 건 다른 얘기예요. 그런데 늘 하나가 다른 하나로 오해받아요. 한 시간 걷고 나면 몸이 따뜻하고, 심박이 올라 있고, 시계엔 300 몇 칼로리가 찍혀요. 전부 사실이에요. 그중에 muscle fiber까지 닿은 건 하나도 없어요.
Walking also rarely shows up alone. It comes alongside eating less, because those are the two things people reach for when the scale moves the wrong way.
그리고 걷기는 혼자 오는 법이 거의 없어요. 덜 먹는 것과 같이 오죠. 체중계 숫자가 반대로 갈 때 사람들이 제일 먼저 집는 게 그 둘이니까요.
Take the body's side of it. Energy is short, so something has to be let go. Muscle is expensive to keep, and at 4% use there's nothing arriving anywhere to say it's being used. Nothing makes the case for keeping it.
몸 입장에서 보면 이래요. 에너지가 모자라니 뭔가는 내려놔야 해요. 근육은 유지비가 비싸고요. 그런데 4%만 쓰는 상태에선 그게 쓰이고 있다는 증거가 어디에도 안 들어와요. 남겨두자고 말해 주는 게 없는 거죠.
Fat goes. Muscle goes with it. Then the weight comes back, as it usually does, and it comes back as fat onto a frame carrying less muscle than it started with. Three or four rounds of that through your forties and you can finish worse off than if you'd done nothing.
지방이 빠져요. 근육도 같이 빠지고요. 그리고 체중이 돌아와요. 대개 돌아오죠. 돌아올 땐 지방으로 돌아오고, 그 아래 근육은 시작할 때보다 줄어 있어요. 40대에 이걸 서너 번 겪으면, 끝났을 때 몸이 아무것도 안 했을 때보다 나빠져 있을 수 있어요.
Walking every day and eating a little less. The most conscientious thing a person can do, and close to ideal conditions for giving up muscle.
매일 걷고 조금 덜 먹기. 가장 성실한 방법이면서, 근육을 내주기에 가장 좋은 조건이기도 해요.
The same thing happens in bone
뼈에서도 같은 일이 일어나요
Bone reads two things: how much load, and how fast it arrives. Flat walking is low on both. Your body weight settles onto the leg slowly and softly, and it's the same weight it was yesterday. From the bone's side, no new information has come in.
뼈는 두 가지를 읽어요. 얼마나 무거운지, 그리고 얼마나 빠르게 실리는지요. 평지 걷기는 둘 다 낮아요. 체중이 다리에 천천히, 부드럽게 얹히고, 어제와 같은 무게예요. 뼈 입장에선 새로 들어온 정보가 없는 셈이에요.
For women, bone doesn't decline on a gentle slope through midlife. A long study that followed thousands of women through menopause found most of the loss lands in a window of about three years, starting roughly a year before the final period.
여성의 bone density는 중년 내내 완만하게 떨어지지 않아요. menopause를 지나는 여성 수천 명을 오래 추적한 연구를 보면, 손실의 대부분이 약 3년 구간에 몰려 있어요. 마지막 생리 1년쯤 전에 시작되고요.
Through the reproductive years, estrogen holds the breaking-down side of bone in check. At menopause that restraint disappears. If nothing is holding one side back any more, the other side has to be pushed, and that push is mechanical load. Nothing shows on the outside while it's happening. For many women, the first sign is a wrist that breaks from a height nobody would call a fall.
가임기 동안엔 estrogen이 뼈를 부수는 쪽을 눌러 주고 있어요. menopause가 오면 그 힘이 사라지죠. 한쪽을 막아 주던 게 없어졌으니, 반대쪽을 밀어줘야 해요. 그 미는 힘이 기계적 부하예요. 진행되는 동안 겉으로는 아무것도 안 보여요. 많은 분들이 처음 알게 되는 건, 넘어졌다고 하기도 뭣한 높이에서 부러진 손목이에요.
Four years weren't wasted

This is usually where people get a little upset. So I've been walking for four years for nothing?
여기서 보통 살짝 속상해하세요. "그럼 사 년 동안 헛걸은 거예요?"
Not at all. Those four years did a lot. You just need to add one thing on top.
전혀 아니에요. 그 사 년이 해낸 게 많아요. 그 위에 하나만 더 얹으면 돼요.
Give your legs something heavy
다리에 무거운 걸 주세요
Then what do I do? Stand up from a chair without using your hands, then sit back down slowly. Carry the grocery bags up the stairs instead of making two trips.
"그럼 뭘 하면 돼요?" 손을 짚지 않고 의자에서 일어났다가 천천히 다시 앉아 보세요. 장바구니는 두 번에 나누지 말고 한 번에 들고 계단을 올라가 보세요.
It should feel heavy enough that the last few are hard. That's the signal those fast fibers have been waiting for.
마지막 몇 번이 힘들 만큼 무겁게 느껴져야 해요. 그게 빠른 섬유들이 기다려 온 신호예요.
Far less than you're picturing
생각보다 훨씬 적게 해도 돼요
A trial in postmenopausal women with low bone density used two sessions a week, thirty minutes each. Heavy work, properly supervised. Bone density in the lower back and the hip went up, with no fractures and no injuries. Every woman in it started as a beginner who'd spent years being told heavy loading was the one thing she must avoid.
bone density가 낮은 menopause 이후 여성을 대상으로 한 시험이 있어요. 주 2회, 한 번에 30분씩, 지도를 받으면서 제대로 무겁게 했어요. 허리와 고관절의 bone density가 올라갔고, 골절도 부상도 없었어요. 참여한 분들은 전부 초보였어요. 몇 년 동안 무거운 건 절대 들면 안 된다는 말을 들어온 분들이었고요.
Women also get more back from the same amount. In a study of more than four hundred thousand American adults, regular activity lowered the risk of death from any cause by 24% in women and 15% in men, and when men and women run the same strength program, women gain more strength relative to where they started.
같은 양을 해도 여성이 더 많이 돌려받아요. 미국 성인 41만 명 이상을 분석한 연구에서, 규칙적인 운동은 전체 사망 위험을 여성에게서 24%, 남성에게서 15% 낮췄어요. 남녀가 같은 근력 프로그램을 하면, 시작점 대비 근력은 여성이 더 크게 늘고요.
What matters isn't how long you're in the room. It's whether the load was heavy enough for your body to notice.
중요한 건 얼마나 오래 하느냐가 아니에요. 그 무게를 몸이 알아차릴 만큼 무거웠느냐예요.
It isn't that women are fragile and therefore obliged to lift. Women are the ones leaving the most on the table by not.
여성이 약해서 들어야 하는 게 아니에요. 안 하고 두면 가장 크게 손해 보는 쪽이 여성인 거예요.
