When you lift something, the weight has to go somewhere. If the joint that should take it can't reach the angle, the joint next to it takes the load instead. It can do that for years without pain. The day it finally hurts, it looks sudden. It isn't. So the order matters: get the angles back first, then add the weight.
물건을 들면 그 무게는 어딘가에 실려야 해요. 원래 그 무게를 받아야 할 관절이 충분히 움직이지 못하면, 옆에 있는 관절이 대신 받아요. 그렇게 몇 년을 아프지 않고 지내기도 해요. 그러다 어느 날 통증이 생기면 갑자기 다친 것처럼 느껴지지만, 사실은 오래 쌓인 거예요. 그래서 순서가 중요해요. 관절이 제대로 움직이게 먼저 만들고, 무게는 그다음에 올려야 해요.

This is the last of three. In the first, we saw why walking never reaches the fibers you're losing. In the second, how hard training has to be, and what holds most people below that line. Today is about what happens to the load when the body can't put it where it belongs.
이번이 세 편 중 마지막이에요. 첫 편에서는 걷기만으로는 줄어드는 근육에 자극이 가지 않는 이유를, 두 번째 편에서는 운동을 얼마나 힘들게 해야 하는지, 그리고 왜 대부분 그 강도까지 못 가는지를 알아봤어요. 오늘은 무게가 원래 실려야 할 관절에 실리지 못할 때 어떤 일이 생기는지 이야기해 볼게요.
The load doesn't disappear. It moves
부하는 사라지지 않아요. 다른 곳으로 옮겨갈 뿐이에요
Every movement asks certain joints for certain angles. When one can't give its share, the neighbour makes up the difference.
모든 동작에는 관절마다 필요한 움직임이 있어요. 한 관절이 제대로 움직이지 못하면, 옆 관절이 그만큼 더 움직여요.
This part is simple physics. A squat has to get your hips down somehow. A reach has to get your hand up somehow. The body will finish the movement either way. What changes is which joint does the work.
이건 단순한 원리예요. 스쿼트를 하려면 어떻게든 엉덩이가 내려가야 하고, 팔을 뻗으려면 어떻게든 손이 올라가야 해요. 몸은 어떻게든 동작을 끝내요. 달라지는 건 어느 관절이 그 일을 하느냐예요.
Think of three people carrying a sofa. If one of them lets go of his corner, the sofa doesn't drop. The other two just carry more, and they're the ones who get sore.
세 사람이 소파를 옮긴다고 생각해 보세요. 한 사람이 손을 놓아도 소파는 떨어지지 않아요. 나머지 두 사람이 더 무겁게 들 뿐이죠. 나중에 몸이 아픈 건 그 두 사람이에요.
Three stiff joints that overload their neighbours
굳어서 옆 관절에 부담을 주는 세 곳
Ankle to lower back. Hip to lumbar spine. Mid-back to shoulder.
발목이 굳으면 허리로, 고관절이 굳어도 허리로, 등이 굳으면 어깨로 부담이 가요.
The ankle that won't bend. In a squat, the knees need to travel forward over the toes. If the ankle can't fold, the knees stop early and the squat gets shallower. To find the depth anyway, the chest tips forward, and the lower back takes the angle the ankle wouldn't.
잘 안 접히는 발목. 스쿼트를 할 때는 무릎이 발끝 쪽으로 나가야 해요. 그런데 발목이 잘 안 접히면 무릎이 앞으로 못 나가서 스쿼트가 얕아져요. 그래도 끝까지 앉으려고 하면 상체가 앞으로 숙여지고, 그만큼 허리가 굽혀져요.
The hip that won't open. When you stand up from a bend, the pelvis has to rotate all the way back under you. If the front of the hip is tight, it stops a few degrees short, and the lumbar spine arches to finish the job. Do that every time you lift a bag or a child, and the lower back is doing hip work all day.
끝까지 안 펴지는 고관절. 숙였다가 일어설 때는 골반이 끝까지 세워져야 해요. 고관절 앞쪽이 뻣뻣하면 골반이 덜 세워진 채로 멈추고, 모자란 만큼 허리가 젖혀져요. 가방이나 아이를 들 때마다 이렇게 되면, 허리가 하루 종일 고관절 대신 일하는 거예요.
The mid-back that won't turn. Reaching overhead isn't only the shoulder. The mid-back has to extend and rotate a little too. When it's stiff, the arm has nowhere to go, the shoulder rolls forward to make room, and the tissues on top of the shoulder get squeezed on every reach.
잘 안 돌아가는 등. 팔을 머리 위로 올릴 때 어깨만 움직이는 게 아니에요. 등도 조금 펴지고 돌아가야 해요. 등이 굳어 있으면 팔이 끝까지 올라가지 못하니까 어깨가 앞으로 말리고, 팔을 올릴 때마다 어깨 위쪽 조직이 눌려요.
Why it feels sudden
왜 갑자기 아픈 것처럼 느껴질까요
A joint can cover for a neighbour for years. The pain shows up on the day it can't anymore.
관절은 몇 년 동안 옆 관절 대신 일할 수 있어요. 통증은 그걸 더는 못 하게 된 날 시작돼요.
Most people describe it the same way: "It just happened one day." But by then, it has usually been building for years.
대부분 같은 말을 하세요. "어느 날 갑자기 아팠어요." 하지만 그날이 되기까지 대개 몇 년이 쌓여 있어요.
Heel pain in the morning is a good example. Among the risk factors for plantar fasciitis, a stiff ankle stands out more than weight or time on your feet. When the ankle won't bend, the sole of the foot takes the stretch the calf should have taken, step after step, for years.
아침에 일어나 첫발을 디딜 때 뒤꿈치가 아픈 게 좋은 예예요. 족저근막염의 위험 요인을 살펴본 연구에서, 발목이 뻣뻣한 것이 체중이나 오래 서 있는 것보다 더 큰 요인이었어요. 발목이 잘 안 접히면 종아리가 늘어나야 할 만큼을 발바닥이 대신 늘어나요. 걸을 때마다, 몇 년 동안요.
That's also why these injuries seem to cluster in our forties and fifties. It isn't usually that training suddenly got harder. It's that a joint has been doing extra work for a long time, and it has reached its limit.
40대, 50대에 이런 부상이 많아 보이는 이유도 여기 있어요. 운동을 갑자기 무리하게 해서인 경우는 드물어요. 한 관절이 오랫동안 다른 관절 몫까지 일하다가 한계에 온 거예요.
If you run, jump rope or do jumping workouts, check your ankles and hips first
달리기나 줄넘기처럼 뛰는 운동을 하신다면, 발목과 고관절부터 확인하세요
This matters most in exercises where your feet leave the ground and land again: running, jump rope, the jumping jacks in a workout class. Women in this age group are often told to add them for their bones, and for bone, that's good advice. But every landing is also where a stiff joint causes the most trouble.
이 이야기가 가장 중요해지는 건 발이 땅에서 떨어졌다가 다시 닿는 운동이에요. 달리기, 줄넘기, 운동 수업에서 하는 점핑잭 같은 동작이요. 이 나이대 여성분들이 뼈를 위해 많이 권유받는 운동이고, 뼈만 놓고 보면 좋은 조언이에요. 하지만 발이 땅에 닿을 때마다 굳은 관절이 가장 크게 문제를 일으키기도 해요.
Landing puts force through bone, and that force helps bone get stronger. But the muscles have to catch it first. If the muscles around the ankle and hip aren't working well, more of the force goes straight into bone and joints, and keeps travelling up.
착지할 때의 충격은 뼈를 튼튼하게 하는 자극이에요. 하지만 그 충격을 근육이 먼저 받아줘야 해요. 발목과 고관절 주변 근육이 제대로 작동하지 않으면, 충격이 줄어들지 않은 채 뼈와 관절에 그대로 전해지고, 위로도 계속 올라가요.
The bone trial we talked about last time didn't use lifting alone. It paired heavy lifts with landing drills, because the jolt of landing is exactly the kind of signal bone responds to.
지난 편에서 말씀드린 골밀도 연구도 무게만 든 게 아니었어요. 무거운 운동과 착지 동작을 함께 했어요. 착지할 때의 충격이 바로 뼈가 반응하는 자극이기 때문이에요.
A good landing is soft, whether it's a jump or a running stride. The ankles bend, the knees bend, the hips sink back, and the muscles around them slow the body down, spreading the force across all three before it gets any higher. A stiff landing skips those steps, and more of the force goes straight up toward the spine.
점프든 달리기의 한 걸음이든, 잘 착지하면 부드러워요. 발목, 무릎, 고관절이 함께 굽고, 그 주변 근육이 몸이 내려오는 속도를 줄이면서 충격을 나눠 받아요. 그래서 위로 올라가는 힘이 줄어요. 뻣뻣하게 착지하면 이 과정이 빠지고, 더 많은 충격이 척추까지 올라가요.
Muscles are what absorb most of that impact. When they're weak, tired, or don't switch on in time, bone and joints take the hit directly. A certain amount of impact is the signal bone needs. Too much at once, or too often, and the same force can injure bone instead of strengthening it.
착지할 때 충격의 대부분을 흡수하는 건 근육이에요. 근육이 약하거나, 지쳤거나, 제때 힘을 쓰지 못하면 뼈와 관절이 충격을 그대로 받아요. 적당한 충격은 뼈에 필요한 자극이지만, 한 번에 너무 크거나 너무 자주 반복되면 같은 충격이 뼈를 튼튼하게 하는 대신 오히려 다치게 할 수 있어요.
So an exercise meant to protect your bones can end up putting extra force on your bones, joints and spine. If your bone density is already low, this is the part to take slowly, and to have checked before you start.
뼈를 지키려고 시작한 운동이 오히려 뼈와 관절, 척추에 무리를 줄 수 있는 거죠. 이미 골밀도가 낮으시다면 이 부분은 천천히 하시고, 시작하기 전에 먼저 검사를 받아 보세요.
What about a weighted vest?
중량 조끼는 어떨까요
It's a fine way to make walking harder. It isn't a way to build muscle.
걷기를 더 힘들게 하는 데는 괜찮아요. 하지만 근육을 키우지는 못해요.
A lot of people walk in them now, and that's not a bad idea. More load on a walk is still more load.
요즘 조끼를 입고 걷는 분들이 많은데, 나쁘지 않아요. 걸을 때 몸에 실리는 무게가 늘어나는 건 맞으니까요.
But carrying weight and lifting weight are different jobs for the body. A vest adds a little to every step. It never asks a muscle to get close to its limit, which is what we saw muscle needs. And it only counts while you're standing. Once you sit down, it adds nothing.
다만 무게를 몸에 달고 다니는 것과 무게를 들어 올리는 건 몸에게 다른 일이에요. 조끼는 걸음마다 무게를 조금 더할 뿐, 근육을 한계 가까이까지 쓰게 하지는 않아요. 근육이 자라려면 그게 필요하다고 말씀드렸죠. 그리고 조끼는 서 있을 때만 효과가 있어요. 앉아 있는 동안에는 아무 역할도 하지 않아요.
If the ankle and hip aren't moving well, the extra weight on your shoulders ends up on the lower back too.
발목과 고관절이 잘 움직이지 않으면, 조끼 무게도 결국 허리로 갑니다.
Before you start lifting, or go heavier, check how your joints move
웨이트를 시작하거나 무게를 올리기 전에, 관절이 제대로 움직이는지부터 보세요
Before you start weight training, or move to a heavier weight, what matters is whether your joints move the right way, with pressure holding the trunk steady.
웨이트 트레이닝을 시작하거나 더 무거운 무게로 운동하기 전에 중요한 건, 관절이 올바른 방식으로 움직이는지, 그리고 몸통의 압력이 함께 받쳐 주는지예요.
Last time we saw two things. Without pressure in the trunk, the lower back arches to hold you up. And when one segment of the spine stops moving, the lever gets longer and the force collects at the end of it. The same thing happens across the whole body. A stiff ankle, a tight hip, a mid-back that won't turn. Each one sends force to a joint that wasn't meant to carry it.
지난 편에서 두 가지를 봤어요. 몸통에 압력이 없으면 허리가 젖혀지면서 몸을 버틴다는 것, 그리고 척추 마디 하나가 움직이지 않으면 지렛대가 길어져 그 끝에 힘이 몰린다는 것. 몸 전체에서도 같은 일이 일어나요. 뻣뻣한 발목, 굳은 고관절, 잘 안 돌아가는 등. 모두 원래 받지 않아야 할 관절로 힘을 보냅니다.
This is why the order matters. Add weight first, and the joint that's been covering takes more, until it can't. Restore the angles first, and the weight goes back to the joints built to carry it.
그래서 순서가 중요해요. 무게부터 올리면 대신 일하던 관절에 부담이 더 쌓이다가 결국 다쳐요. 관절이 제대로 움직이게 먼저 만들면, 무게는 원래 그 무게를 받도록 만들어진 관절로 돌아가요.
What we look at first

Twelve years on gym floors watching people train, then years on the other side receiving the bodies where training went wrong. Both views keep pointing at the same few places.
이 클리닉을 열기 전에 십이 년 동안 체육관에서 사람들이 운동하는 걸 봤고, 그다음엔 반대편에서 운동이 잘못된 몸을 받는 자리에 있었어요. 양쪽에서 보면 걸리는 곳은 늘 몇 군데로 좁혀집니다.
We ask you to squat and watch how far the ankle bends. We have you lie face down and see how far the hip opens. We have you raise your arms and see whether the mid-back follows. And we look for the segment of the spine that stopped moving, because that's often where the problem starts.
스쿼트를 해 보시라고 하고 발목이 얼마나 접히는지 봐요. 엎드리신 상태에서 고관절이 어디까지 펴지는지 봐요. 팔을 올려 보시라고 하고 등이 같이 움직이는지 봐요. 그리고 움직이지 않는 척추 마디를 찾아요. 문제가 시작되는 곳이 대개 거기거든요.
Then we work on what's holding. Once the angles come back, the load goes back where it belongs.
그다음에 굳은 곳을 풀고 교정합니다. 관절이 제대로 움직이면 무게도 제자리에 실려요.

My back hurts, but you're looking at my ankle. Why?
허리가 아픈데 왜 발목을 보세요?
Because the back is often where the load ends up, not where it started. If the ankle is the joint that stopped taking its share, treating only the back means the back keeps taking that load.
허리는 부담이 쌓이는 곳이지, 문제가 시작된 곳이 아닌 경우가 많아서예요. 제대로 움직이지 않는 관절이 발목이라면, 허리만 치료해서는 허리가 계속 그 부담을 받아요.
Should I stop lifting until the angles come back?
관절이 좋아질 때까지 운동을 쉬어야 하나요?
Usually not. Most people can keep training while we work on it, often with a lighter load or a slightly different movement for a while. Stopping altogether means losing the fibers we talked about in the first episode.
대개는 아니에요. 교정하는 동안에도 대부분 운동을 계속하실 수 있어요. 한동안 무게를 조금 줄이거나 동작을 살짝 바꾸는 경우가 많아요. 운동을 아예 쉬면 첫 편에서 말씀드린 근육이 빠져요.
Is running or jump rope safe if I have low bone density?
골밀도가 낮은데 달리기나 줄넘기를 해도 괜찮을까요?
It can be, but it isn't where to start. Build the landing first: ankles, knees and hips that bend together. If you already have an osteoporosis diagnosis, have impact and spinal loading assessed before you begin.
가능하지만, 처음부터 하실 운동은 아니에요. 먼저 착지하는 법부터 익히세요. 발목, 무릎, 고관절이 함께 굽는 착지요. 이미 골다공증 진단을 받으셨다면, 뛰는 운동과 척추에 무게가 실리는 운동은 시작하기 전에 검사를 받아 보세요.
Can a weighted vest replace strength training?
중량 조끼가 근력 운동을 대신할 수 있나요?
No. It adds a little load to walking, which is fine. It doesn't bring a muscle close to its limit, which is what muscle needs to grow.
아니에요. 걷기에 무게를 조금 더해 주는 정도고, 그건 괜찮아요. 하지만 근육을 한계 가까이까지 쓰게 하지는 않아요. 근육이 자라려면 그게 필요해요.
